Does just 3 minutes of intense exercise a day change the "risk of 13 types of cancer"? A study tracking about 60,000 people suggests a solution to "sitting all day"

"Exercise for 30 minutes every day for your health"

Even if you're told that, it's not easy for people overwhelmed with work, housework, and childcare to secure a substantial amount of exercise time every day.

However, the study released this time suggests that long hours of training may not be the only option.

Rushing up the stairs, running a bit faster to the station, or walking briskly up a hill—just increasing such "breath-catching activities" by a few minutes a day was associated with a lower risk of developing cancers related to physical activity.

In a study introduced by the Washington Post on August 12, 2026, the activity levels of about 59,000 participants in the UK's large medical database "UK Biobank" and subsequent cancer development were analyzed.

The number "3 minutes" drew particular attention.

According to the researchers' statistical model, people who replaced just 3 minutes of their day from sitting to high-intensity physical activity were associated with a lower incidence index of 13 types of cancer.

However, there is a very important caveat here.

This study did not experimentally compare a "group that exercised for 3 minutes every day" with a "group that did not exercise."

In other words, this is not a study that claims "exercising for 3 minutes can prevent cancer."

Still, the reason this result is attracting significant attention is that it adds a new option to the conventional image of "exercise for health = long hours."


Analyzing the "24-hour lifestyle" of about 59,000 people

The study, published in BMC Medicine, analyzed 59,218 adults participating in the UK Biobank.

The average age was about 62, and about 55% were women.

Participants wore accelerometer sensors on their wrists, and researchers classified their daily movements based on the data.

It's not simply about "whether they exercised or not."

The 24 hours of a day were divided into

time spent sleeping,
time spent sitting,
time spent standing,
time spent moving lightly,
time spent moving moderately,
time spent moving vigorously.

This is how the time was categorized.

Participants' medical records were then tracked for a median of about 8 years.

During this period, 2,385 people newly developed one of the 13 types of cancer targeted by the study.

The cancers included were bladder cancer, colon cancer, endometrial cancer, gastric cardia cancer, head and neck cancer, kidney cancer, liver cancer, breast cancer, lung cancer, rectal cancer, multiple myeloma, esophageal adenocarcinoma, and myeloid leukemia.

All of these have been previously suggested to be related to physical activity in past studies.


Does changing "30 minutes of sitting" to "30 minutes of standing" make a difference?

Interestingly, the benefits were not only seen with vigorous exercise.

When researchers statistically reallocated the 24-hour time distribution, replacing some sitting or sleeping time with "moving time" was associated with a lower risk of developing cancer.

For example, 15 minutes.

Replacing 15 minutes of sitting with some form of movement was associated with about a 2% lower cancer hazard.

Even light walking might be preferable to continuous sitting.

Furthermore, changes were observed even by just "standing."

Replacing 30 minutes of sitting with standing also showed a similar decrease.

This suggests that it's not necessarily about "going to the gym or it doesn't count."

Stand while on the phone.

Participate in part of an online meeting standing.

Take a short walk after lunch.

Go to get copies or drinks.

These very small actions can, in the long term, lead to a change of "replacing sitting time with other activities."


The most attention-grabbing "3 minutes of vigorous exercise"

Nonetheless, the most impactful finding of this study was indeed the high-intensity physical activity.

High intensity refers to activities like walking quite fast, running, or rushing up the stairs, where breathing noticeably quickens.

The study found that replacing just 3 minutes of another activity with high-intensity activity was associated with about a 4% lower hazard of developing the 13 types of cancer combined.

The number might not seem large when looking at it alone.

But the important part is the "3 minutes."

It's not 60 minutes.

It's not even 30 minutes.

It's just 180 seconds.

Moreover, the study showed that achieving a similar or greater reduction with only light activity would require more than 90 minutes.

This suggests that not only the "amount" of activity but also the "intensity" might be important.

This point was also highlighted in the Washington Post article.

For those with time, there's the option of walking slowly for a long time.

For those without time, there's the option of moving a bit more intensely for a short period.

And for those who find intense exercise physically challenging, they can start by simply standing or walking lightly.

The interesting takeaway from this study is that "there isn't just one correct answer for health."


Why is exercise related to cancer risk?

So why is moving your body related to the onset of cancer?

This cannot be explained by a single mechanism.

Physical activity affects weight management and influences several physiological pathways believed to be related to cancer development and progression, such as insulin, sex hormones, inflammation, and immune function.

Muscles themselves are not just tissues for moving the body.

It has been found that when muscles contract, they secrete various bioactive substances that affect metabolism and inflammatory responses throughout the body.

However, this study did not examine the mechanism of why 3 minutes of high-intensity activity was associated with cancer risk.

Therefore, further research is needed on specific causal pathways.

"Just 3 minutes of exercise is enough" is a misconception

The most important thing to avoid here is

the interpretation that "exercising for 3 minutes every day is sufficient for cancer prevention."

What the study shows is a statistical association where "people who replaced 3 minutes of daily life with high-intensity activity tended to have lower cancer incidence rates."

Moreover, it's not a clinical trial where participants were randomly divided.

People who can engage in vigorous activity regularly might already be in good health.

There may also be factors that cannot be completely eliminated, such as diet, smoking, drinking, socioeconomic background, and pre-existing conditions.

The study statistically adjusted for multiple factors, including age, gender, smoking, drinking, diet, and family cancer history.

However, as it is an observational study, it cannot prove causation.

Another point of caution is the characteristics of UK Biobank participants.

While UK Biobank is a highly valuable research resource, it has been previously pointed out that it tends to attract participants with higher health awareness than the general population, known as the "healthy volunteer bias."

Therefore, the results of this study may not apply directly to all countries, ages, races, and health conditions.


On social media, the impact of "3 minutes is doable" spreads

This study and previous studies by the same research group on short-duration high-intensity activities have also attracted attention on social media.

 

On X, posts introducing the "association between about 3-4 minutes of vigorous activity a day and lower cancer incidence" have spread, with the point of "increasing intensity even for short periods" being strongly highlighted.

On Facebook, posts introducing the study results with the easy-to-understand number "180 seconds" are seen.

The reason this theme is very compatible with social media is clear.

"3 minutes a day"

is a phrase with a strong impact.

When told to run for 30 minutes, many people might feel, "That's impossible for me."

But if it's 3 minutes,

you can use the stairs instead of the elevator.

Walk briskly for part of the way to the station.

Do squats or march in place at home.

Walk faster only on hills during a dog walk.

These can be incorporated into daily life.

No special wear or gym membership is needed.

Therefore, it easily leads to the perception, "I'm not getting enough exercise, but I might be able to try 3 minutes."


On the other hand, skepticism about "Is it really that simple?"

Meanwhile, cautious reactions are also emerging in reader comments on the Washington Post.

Particularly questioned is the fact that only the number "3 minutes" is spreading independently.

"Can just moving for a few minutes really change cancer risk?"

"Is it just that already healthy people can engage in vigorous exercise?"

"Isn't it being reported as if correlation is causation?"

These doubts are important points in understanding this study.

In fact, the researchers themselves state that they have not proven that additional exercise directly reduced cancer incidence.

When health information spreads on social media,

the research result of "was associated with"

often gets replaced with

"can be prevented"

"doing this will reduce the risk by X%"

in definitive expressions.

This study also requires attention to this difference.


In fact, this is not the first study to show "a few minutes of vigorous daily activity"

The idea that short bursts of vigorous daily activity are related to health is not something that suddenly emerged this time.

In 2023, a study using the same UK Biobank data reported on the relationship between short-duration high-intensity activities occurring in daily life and cancer incidence rates in adults who do not usually engage in sports or exercise.

Researchers call such movements "VILPA."

Vigorous Intermittent Lifestyle Physical Activity, meaning "intermittent high-intensity daily physical activity."

For example,

walking fast while carrying heavy shopping bags,

playing vigorously with children,

rushing up stairs,

walking fast up a hill,

running to catch a bus.

These movements are also included.

The 2023 study found that about 4-5 minutes of VILPA a day was associated with lower risk of developing certain cancers.

The current study further analyzed the entire time allocation of "sitting, standing, moving, sleeping" over 24 hours a day,

adding the perspective of "what to reduce and what to replace it with."

This is a distinctive feature.


"Exchanging sitting time" rather than "making exercise time"

To incorporate this study into daily life, it's easier to understand by slightly changing the way of thinking.

Trying to create a new 30-minute exercise time can be a high hurdle for many people.

However,

think of it as "exchanging part of the sitting time."

After sitting and working for an hour, stand for a few minutes.

Use the stairs instead of waiting for the elevator.

Walk for just the last 5 minutes of lunch.

Walk from one station before your destination on the way home.

Stand during TV commercials or video ads.
